How the ramp works
A warm-up has two jobs: a general warm-up and a specific one. The general warm-up — a few minutes of light cardio and mobility — raises your core temperature and gets blood moving. The specific warm-up is what this tool builds: a ramp of the actual lift itself, starting light and climbing toward your working weight, so the exact movement pattern and muscles you're about to load heavily are primed and rehearsed.
The ramp climbs in load and descends in reps at the same time, and that trade-off is deliberate. Early sets are light, so you can do more reps to groove the movement and raise muscle temperature without fatigue. As the load approaches your working weight, the reps drop to singles and doubles — just enough to feel the weight and rehearse it, never enough to tire you out. By the time you reach your working set, you've touched something close to it and you're primed rather than fresh-off-the-couch cold — but you haven't spent any real energy getting there.
Every load is a percentage of your working weight, floored at the bar you're using. A percentage that would land below the empty bar simply becomes an empty-bar set, because you can't load less than the bar — which is why a light working weight naturally produces a shorter ramp than a heavy one. The heavier your working weight relative to the bar, the more rungs the ramp needs to bridge the gap.
The three templates
Strength. The fullest ramp — an empty-bar primer, then a four-load 50/70/80/90 climb that tops out at a 90% single. Use it when you're working up to a heavy top set on a big barbell lift and want to be fully prepared for a near-maximal effort. The extra rungs give your nervous system time to adapt to heavy loading.
Hypertrophy. A shorter two-set 55/75 ramp for moderate-load, higher-rep training, of the kind used in recent volume-training research. When your working sets are in the 8–15 rep range, you don't need to rehearse a heavy single — a primer and a couple of ascending sets are enough to warm up the muscle and groove the movement before your first hard set.
Quick. The strength ramp compressed to three loaded sets (50/70/90) for time-pressed sessions — when you're short on time, already warm from a previous exercise, or working with lighter accessory loads. It gets you moving without spending your session on warm-ups.

Common warm-up mistakes
- Too many reps near the top. The last ramp sets should be singles and doubles. Cranking out five reps at 85% right before your working set just fatigues you — the point up there is to feel the weight, not to work.
- Skipping the bar. The empty-bar set feels trivial, but it grooves the pattern and wakes up the movement at zero cost. Jumping straight to loaded sets skips the cheapest, safest rehearsal you get.
- The same ramp for 135 and 405. A working weight far above the bar needs more rungs to bridge the gap than one just above it. Using an identical warm-up for a light day and a heavy day either under-prepares the heavy set or wastes time on the light one.
- Resting too long between early sets. The light sets barely tax you — long rests there just cool you down and drag out the session. Save the longer rests for the heavy ramp sets near your working weight.
- Warming up to failure. A warm-up that leaves you gassed has failed at its one job. Every ramp set should be crisp and well short of failure, so you arrive at your working set ready rather than already tired.
Methodology
Each load is your working weight multiplied by the step's percentage, rounded to your chosen loadable increment (5 lb or 2.5 kg by default) and floored at the bar you select. A percentage that would fall below the bar becomes an empty-bar set, and duplicate steps at the same weight are removed — so the ramp is always loadable and never repeats a load. Every warm-up set is capped strictly below your working weight, because a warm-up set is by definition lighter than the set it prepares you for.
The honest caveat: there is no single evidence-locked warm-up scheme. These are consensus coaching templates — percent-of-working-weight ramping is standard practice, and the ladders draw on recent controlled research and established max-testing protocols — but the exact numbers are sensible defaults, not lab constants. Your own needs vary with your age, how cold you are, the lift, and your injury history. Use the ramp as a starting structure and adjust the number of sets and reps to how you actually feel.

How many warm-up sets should I do?
Enough to feel ready, not so many you're tired. A heavy strength set usually wants a full four-to-five-set ramp — an empty-bar primer, then a few ascending sets that climb in load and drop in reps. Lighter or accessory work needs only two or three. The bigger the gap between the empty bar and your working weight, the more ramp steps bridge it; a light working weight needs fewer, which is why the calculator shortens the ramp automatically.
Should warm-up sets be taken to failure?
No. A warm-up prepares you for the working set without draining you first. Every warm-up set should feel easy and crisp — stopped well short of failure — and the reps drop as the load climbs precisely so the heavier sets never become a grind. Grinding your warm-ups just adds fatigue and makes the real set worse.
Do I warm up for every exercise?
You ramp up properly for the first heavy exercise in a movement pattern, then much less for later exercises using the same warm muscles. Squat first and the leg press that follows needs only a feeler set or two. Give each new movement pattern its own ramp; don't repeat a full warm-up for accessories that hit already-warm muscles.
How do I warm up for dumbbells or machines?
Same percentage logic — you just have no empty bar to prime with. Set the bar option to “No bar” and the calculator drops the empty-bar set and gives percentage-based ascending sets only, floored at the smallest loadable jump. Round each load to the nearest dumbbell pair or machine pin. A couple of ascending sets to groove the movement is usually enough.
How long should I rest between warm-up sets?
Short at the start, longer near the top. Early light sets need almost no rest — 30 to 60 seconds to reset. As the load climbs toward your working weight, rest more so you're recovered for the heavy ramp, up to a couple of minutes before the last near-working-weight set. Resting too long between early sets just wastes time and lets you cool down — the rest hints in the ramp scale roughly this way.
Does warming up prevent injury?
The evidence is genuinely mixed. Studies on whether warming up cuts injury risk are inconsistent, and a warm-up is no guarantee against getting hurt. On firmer ground is performance: warming up often improves strength, power, and movement quality on the sets that follow, mostly by raising muscle temperature and grooving the pattern. So the strongest case is that it helps you lift better — treat injury prevention as a plausible bonus, not a certainty.
Is the warm-up the same for squat and bench?
The squat, bench, and press can share the same ramp — enter each lift's own working weight for its own loads. On the press the ramp gets short at light working weights, and the tool collapses duplicate sets on purpose. The deadlift is the exception: you don't pull an empty bar from the floor, so start your lightest deadlift warm-up around 135 lb / 60 kg with full-size plates (or raise the bar on blocks), then use the percentage rungs above that.
What if the first percentage is below the bar?
Then that step is simply the empty bar. When the working weight is light — warming up to 80 lb on a 45 lb bar — a low percentage like 50% lands below the bar you're already holding, so there's nothing lighter to load. The calculator floors every step at the bar, marks them, and drops duplicate empty-bar sets, which is why a light working weight yields a short ramp. You can't warm up with less than the bar.
