Why grams-per-kg beats percentages
Your protein and fat needs come from your bodyweight, not from how many calories you happen to eat. A muscular 90 kg lifter and a 60 kg beginner eating the same calories don't need the same protein — the bigger person needs more, because protein scales with the tissue it maintains, not with the size of the meal.
Percentage splits get this exactly backwards. Set protein at 30% of calories and it goes up when you eat more and down when you cut — but a cut is precisely when protein matters most, to protect muscle in a deficit. So a percentage split quietly starves your protein at the worst possible moment.
This tool fixes the order. Protein and fat are set first, in grams per kilogram of your bodyweight, so they stay right whatever your calories are doing. Carbs then take whatever calories remain — which is the honest role of carbs: the adjustable fuel that flexes with your energy budget while protein and fat hold steady.
The order of operations
Macros are set in a fixed order: protein first, a fat floor second, and carbs get whatever is left. The exact grams-per-kilogram figures the tool uses:

The fat floor is a hard minimum — about 0.6 grams per kilogram of bodyweight. If your calories are low enough that carbs would fall below a workable level, the tool pulls fat down toward that floor to make room, but never below it, because very low fat makes it hard to absorb fat-soluble vitamins and stick to the plan. If even that isn't enough, the tool tells you honestly that the calories are too low rather than inventing a split.
How the split shifts with your goal
Your goal changes the protein figure — not your calories. You've already chosen your calorie target; the goal just tells the tool how much protein to hold per kilogram while you're at that intake.
Cutting. Losing fat. Protein goes up per kg — it's most protective of muscle while calories are low. (2.2 g protein per kg bodyweight.)
Maintaining. Holding steady. A solid protein baseline with carbs filling the rest of your calories. (1.8 g protein per kg bodyweight.)
Bulking. Gaining. Protein eases slightly per kg — in a surplus carbs do more for training — so the extra calories mostly land as carbs to fuel your sessions. (1.6 g protein per kg bodyweight.)
Fat stays at the same grams-per-kilogram across goals, and carbs absorb the difference — so on a cut, with protein higher and calories lower, carbs are what give way, exactly as they should.
The rounding line
Under your result you'll see a line like “adds up to 2,598 kcal of your 2,600 target.” That gap is real, and it's honest on purpose. Grams are whole numbers, and four calories times a rounded gram count rarely lands exactly on your target — so the tool floors carbs rather than rounding them up past your budget. The result is usually a few calories left on the table, never a few over it.
This is deliberate. A macro calculator that always “added up perfectly” would be quietly fudging a gram here and there to hide the rounding. A handful of calories is well inside the margin of error of food labels and portion sizes, so we show you the real number instead of a tidy fiction.
Common mistakes with macros
- Setting protein as a percentage on a cut. A fixed protein percentage drops your protein grams as your calories drop — the opposite of what a cut needs. Protein should hold or rise in a deficit; set it from bodyweight, not from your calorie total.
- Fearing carbs while lifting. Carbs fuel hard training and refill muscle glycogen. Cutting them to the bone usually just makes your sessions worse. Unless you have a specific reason, let carbs take the remaining calories.
- Treating the split as sacred and the calories as flexible. It's the other way around. Total calories drive fat loss and gain; the exact macro split is a fine-tune on top. Hit your calories and your protein first, and don't agonize over the last few grams of carbs and fat.
- Chasing decimal-point precision. Food labels are estimates and your needs move day to day. Within 5 to 10 grams of your protein and carb targets is plenty. Consistency across the week beats perfection at every meal.
Methodology
Protein is set from your bodyweight — about 1.8 grams per kilogram at maintenance, easing to 1.6 g/kg on a bulk (in a surplus carbs do more for training) and rising to 2.2 g/kg on a cut, in line with the protein intakes shown to support resistance-trained lifters in the research literature. Fat starts at 0.8 g/kg with a hard floor of 0.6 g/kg: very low fat makes it hard to absorb fat-soluble vitamins and stick to the plan, and most guidance keeps fat at or above roughly 15–20% of calories, which is about 0.6 g/kg for most lifters. Carbs are the remainder: your calorie target minus protein and fat calories, divided by four and floored so the grams never claim more energy than your budget holds. Energy values are the standard 4/4/9 calories per gram for protein, carbs, and fat.
When the calorie target is too low to fit adequate protein, the fat floor, and a workable amount of carbs at your bodyweight, the tool does not fabricate a split. It reduces fat toward the floor to make room, and if carbs still can't reach a sensible minimum it flags the shortfall openly and shows the honest numbers — a signal that the calorie target itself is too low for your size, not a green light to eat that little.

What are macros?
Macros — macronutrients — are the three things food is made of that carry calories: protein, fat, and carbohydrate. Protein and carbs are about 4 calories per gram, fat about 9. Your calorie target says how much to eat; your macros say what that energy is made of.
What's the best macro split for building muscle?
There's no magic percentage. What matters is enough protein (roughly 1.6–2.2 g per kg of bodyweight), enough total calories, and adequate fat for health — then carbs fill the rest and fuel training. That's why this tool sets protein and fat from bodyweight first and lets carbs take the remainder, not an arbitrary 40/30/30.
Do I need to hit my macros exactly?
No. Within about 5–10 g of your protein and carb targets, and a few grams on fat, is plenty precise. Labels are estimates and needs shift day to day — chasing the last gram adds stress, not progress. Steer by the numbers; consistency across the week beats nailing every meal.
Should lifters go low-carb?
Usually not, if performance and muscle are the goal. Carbs are the main fuel for hard training and top up muscle glycogen; lifters who cut them too far often see training quality drop. Low-carb can work for adherence and won't stop muscle gain if protein and calories are right — but there's no metabolic reason to fear carbs while lifting.
What about fiber?
Fiber is a carbohydrate, so it's already inside your carb target — no separate budget needed. A good rule of thumb is about 14 g per 1,000 calories (roughly 25–40 g/day for most lifters). Getting carbs mostly from whole foods hits that naturally and helps fullness and digestion.
Does alcohol count toward my macros?
Alcohol is about 7 calories per gram — nearly as much as fat — but it isn't protein, carb, or fat, so it doesn't slot into a split. Its calories still count toward your total, so drinking eats into your budget. Treat those calories as coming out of your carb and fat allowance, and keep protein where it is.
Should I adjust my macros on rest days?
Optional. Some people shift a few carbs from rest days to training days — mild calorie cycling — but it's a refinement, not a requirement. Why is my split different from other IIFYM calculators?
Most IIFYM calculators set the split as percentages of calories (say 40/30/30). That scales protein with how much you eat — backwards, since protein is driven by bodyweight and matters most when calories are low. This tool sets protein and fat per kg of bodyweight first, then gives carbs the remainder — so a heavier lifter gets more protein and cutting doesn't quietly drop it.
